How to Progress from Light to Heavy Stretch Bands
A set of three flat bands gives you more than three fixed workout difficulties. Your grip width, stance, range of motion, and tempo also change how demanding each exercise feels. The most useful progression is the one that keeps your technique consistent.

Start by matching the band to the exercise
Smaller muscle groups and long-lever movements often need the light band. Rows, presses, and controlled leg work may suit the medium band. The heavy band is best reserved for movements where you can maintain a stable stance and full control.
A three-level practice
Light: shoulder pull-apart
Hold the band at chest height, pull the hands apart, and return for 10 to 15 repetitions. Stop the set before the shoulders shrug or the ribs flare.
Medium: standing row
Secure the middle of the band under both feet, hinge slightly, and pull the ends toward your ribs. Keep your neck long and release slowly.
Heavy: squat
Stand on the center of the band and hold the ends at shoulder height. Sit the hips back, keep your knees aligned with your toes, and stand smoothly.

Four signs you are ready to progress
- You can complete the top of your repetition range.
- The final repetitions look like the first.
- You can pause briefly at the hardest point.
- You feel the intended muscles working without joint discomfort.
When all four are true for two or three sessions, try the next band for one set. You can also keep the same band and slow the lowering phase to three seconds.
Do not progress every exercise at once
Your squat may be ready for more resistance while your shoulder work is not. Treat each movement separately. A mixed session using all three bands is usually more effective than forcing the heaviest band into every exercise.
Inspect the full length before use and avoid sharp furniture edges. Never release a stretched band toward your face.
